Supporting Your Bone Density

Bone density is essentially a snapshot of how much bone-building mineral—mainly calcium and phosphorus—is packed into your skeleton. It’s a way of gauging how solid and resilient your bones are: higher density generally means stronger bones and a lower risk of fractures.


When bone density drops, you move into ranges described as osteopenia (a milder loss) or osteoporosis (a more advanced loss), both of which make bones more fragile and raise the odds of breaking something, even with minor falls or stresses.


In childhood and adolescence, your body is actively “depositing” calcium into a long-term bone reserve, steadily building up density until you hit peak levels in early adulthood. After that, you gradually lose the ability to add much to this reserve, so if you’re not getting enough calcium from food, your body starts withdrawing it from your bones to keep blood levels stable.

Lifestyle Strategies for Better Health


Move your body 3–4 times per week


Aim for active movement most days—walking, jogging, dancing, and weight training all load your skeleton and signal your body to build and maintain bone. Strength training in particular boosts muscle mass, which further supports bone structure and stimulates bone formation.


Get regular sunlight for vitamin D


Safe, consistent exposure to sunlight helps your body make vitamin D, a key nutrient for absorbing calcium effectively and supporting bone density.


Avoid smoking


Smoking has been shown to lower bone density and raise fracture risk, so avoiding it is an important part of protecting long-term bone health.


Keep alcohol in check


High alcohol intake can disrupt calcium balance and vitamin D production, which over time can contribute to bone loss. Moderation helps keep that system stable.


Stay within a healthy weight range


Being significantly underweight or living with obesity can both negatively affect bone health, so maintaining a healthy, stable weight supports your skeleton.


Stay on top of your hormones


Hormones like estrogen and testosterone play a major role in maintaining bone density. Perimenopause and menopause in women can lead to estrogen drops and bone loss, and low testosterone can reduce bone mass in both men and women—these are important discussions to have with Galit Hack PA-C if you’re concerned.

Aim for roughly 1,000–1,200 mg of calcium per day and about 600–800 IU of vitamin D, with most of that coming from food rather than pills. If you consistently fall short through your diet, talk with Galit Hack PA-C about whether supplements make sense for you and in what dose.

Vitamin D:


  • Vitamin D is essential for the absorption of calcium in the gut and for maintaining proper serum calcium and phosphate levels.

  • Good sources: Sunlight exposure, fatty fish (salmon, mackerel), fortified milks and cereals, and supplements


Protein:


  • Protein is vital for bones, making up a large part of the bone matrix and providing a framework for mineralization.

  • Good sources: Lean meats, dairy products, legumes, nuts, seeds, and soy products


Phosphorus:


  • Phosphorus collaborates with calcium to form bones and teeth.

  • Good sources: Dairy products, meat, fish, poultry, nuts, and beans


Magnesium:


  • Magnesium aids in converting vitamin D to its active form and plays a role in bone formation.

  • Good sources: Green leafy vegetables, nuts, seeds, whole grains, and legumes


Vitamin K:


  • This vitamin is crucial for bone health as it assists in the modification of osteocalcin, a protein involved in bone mineralization.

  • Good sources: Leafy green vegetables (kale, spinach), broccoli, Brussels sprouts, and fermented foods


Boron:


  • Boron aids in the metabolism of minerals like calcium, magnesium, and phosphorus, which are important for bone development.

  • Good sources: Fruits (apples, pears, grapes), nuts, legumes, and leafy vegetables


Vitamin C:


  • Vitamin C is essential for collagen production, which is a component of bone tissue.

  • Good sources: Citrus fruits, strawberries, bell peppers, broccoli, and Brussels sprouts


Zinc:


  • This mineral contributes to bone tissue renewal.

  • Good sources: Meat, shellfish, dairy, nuts, and legumes


Regular check-ups and bone density scans (such as DEXA scans) are advisable after age 65 for women and 70 for men. If diagnosed with osteopenia or osteoporosis, always consult your doctor for advice and interventions.
